For years, one of the most common “rules” in fitness nutrition was that you should eat more frequently to lose more fat.

You’ve probably heard some variation of the advice:

  • Eat every 2-3 hours
  • Never let yourself get hungry
  • Keep your metabolism “stoked”
  • Six small meals are better than three larger ones

At one point, this idea was everywhere. Bodybuilding magazines pushed it hard. Coaches repeated it. Forums treated it like gospel. If you wanted to get lean, eating six meals a day almost felt mandatory.

I bought into it too.

Back when I first started competing in bodybuilding, I structured my days around frequent meals because I genuinely believed it would help me get leaner and preserve muscle. To be fair, I did get lean eating that way. Really lean.

The problem is that just because something worked while you were dieting doesn’t necessarily mean it was the reason.

At the time, I was also:

  • learning more about calorie intake
  • improving my food choices
  • increasing my protein intake
  • becoming more consistent
  • training harder
  • tracking my progress better

In hindsight, those things probably mattered a lot more than whether I was eating three meals or six.

And this is where things get interesting.

The “Boost Your Metabolism” Argument

One of the biggest arguments for eating more often was that it would “boost” metabolism.

Sounds good, right?

The problem is that your metabolism doesn’t really care whether you eat 2,000 calories over three meals or six. The thermic effect of food – the calories your body burns digesting and processing food – is largely determined by how much you eat and the macronutrients you consume, especially protein intake, not how many times you eat (Bellisle et al., 1997; Cameron et al., 2010).

In other words, splitting your calories into more meals doesn’t magically increase calorie burning.

That was one of the major pillars holding up the “eat every few hours” argument. Over time, it started falling apart pretty quickly once researchers began studying meal frequency more closely.

So, if eating more often doesn’t meaningfully increase calorie expenditure, the next question becomes pretty obvious:

Does it still lead to better fat loss?

What Does the Research Actually Show?

Years later, researchers combined data from multiple meal frequency studies into a meta-analysis to see if there was an overall trend (Schoenfeld et al., 2015).

Initially, the results appeared to support higher meal frequencies:

  • more fat loss
  • better lean mass retention

Sounds impressive.

The researchers then did something important. They performed what’s called a sensitivity analysis, where they removed studies one at a time to see whether any single study was having too much influence on the results.

Guess what happened?

Once they removed one particular study involving amateur boxers, the significant advantage of higher meal frequencies disappeared.

That’s a pretty big detail.

Essentially, one small study was heavily influencing the overall conclusion.

At that point, the argument that “more meals are superior for fat loss” starts looking much weaker.

It also makes that particular study worth taking a closer look at.

The Boxer Study

The study in question involved amateur boxers dieting aggressively for competition (Iwao et al., 1996).

Researchers compared:

  • two meals per day

vs.

  • six meals per day

The six-meal group lost more body fat and retained more lean mass.

At first glance, that sounds like a huge win for higher meal frequencies.

Fair enough.

Here’s the problem:

  • only 12 subjects
  • only 2 weeks long
  • roughly 1,200 calories per day
  • only about 60 grams of protein daily

That’s an extremely aggressive diet with a relatively low protein intake for athletes trying to hold onto muscle mass.

Honestly, it’s basically a setup for muscle loss regardless of meal frequency.

So what this study may really tell us is that eating only twice daily while crash dieting on low protein probably isn’t ideal.

That’s a very different conclusion than:

“Six meals are superior for fat loss.”

This distinction matters because people often use this study to support claims it probably wasn’t strong enough to support in the first place.

More importantly, once this study was removed from the meta-analysis, the apparent advantage of eating more frequently disappeared.

That doesn’t mean meal frequency became irrelevant. It just meant the conversation needed to move somewhere else.

And eventually, it did.

The Conversation Eventually Shifted

Over time, researchers started focusing less on:

  • “boosting metabolism”

and more on:

  • protein intake
  • protein distribution
  • muscle protein synthesis (MPS)
  • satiety
  • adherence
  • meal timing

I think this is a much more useful discussion.

Meal frequency probably does matter to some degree from a practical standpoint. It can influence:

  • hunger
  • food choices
  • energy levels
  • meal satisfaction
  • consistency

That’s very different from claiming that eating more often directly increases fat loss.

The modern argument is less about “keeping your metabolism running” and more about whether eating protein more frequently could help preserve or build muscle.

That brings us to muscle protein synthesis.

The Protein Distribution Argument

This is probably where most of the modern debate lives now.

The argument goes something like this:

Eating protein stimulates muscle protein synthesis (MPS), which is involved in repairing and building muscle tissue (Areta et al., 2013; Mamerow et al., 2014).

Therefore:

  • more protein feedings
  • more MPS “spikes”
  • more muscle retention or muscle growth

On paper, the theory makes sense.

The problem is that people often stop at the mechanistic level and assume the outcome is already proven.

This is where I think the conversation gets ahead of the evidence.

Yes, distributing protein across multiple meals may increase MPS throughout the day. Fair enough.

This has never consistently translated into clearly superior long-term results in the real world when:

  • calories
  • total protein intake
  • resistance training

are properly controlled (Nunes et al., 2022).

That’s an important distinction.

A temporary increase in MPS after a meal does not automatically mean:

  • more muscle growth over time

or                                     

  • better muscle retention during fat loss

If meal frequency had a massive independent effect on muscle retention or hypertrophy, we’d probably expect the long-term outcome data to be much clearer by now.

It really isn’t.

That doesn’t mean protein distribution is irrelevant. It may still help with:

  • satiety
  • recovery
  • meal quality
  • appetite control
  • making higher protein intakes easier to manage

At this point, total daily protein intake and resistance training still appear to matter far more than whether you eat three meals or six for preserving lean mass during dieting (Pasiakos et al., 2013; Pencharz et al., 2016).

What About Hunger Control?

This is probably where meal frequency becomes more relevant in the real world.

Even if eating more often doesn’t directly increase fat loss, it could still matter if it helps someone control hunger and stick to their diet.

The common argument is that eating smaller meals more frequently prevents you from getting overly hungry between meals.

That makes sense in theory.

Some research has suggested that increasing meal frequency may decrease hunger and improve appetite control (La Bounty et al., 2011). However, the evidence isn’t completely consistent.

A review of controlled feeding studies found that eating more frequently did not consistently improve appetite control or reduce food intake (Leidy & Campbell, 2011).

Schoenfeld and colleagues later reached a similar conclusion, noting that some studies found better appetite control with more frequent meals, while others found no difference. Some studies even found greater satiety when people ate fewer meals (Schoenfeld et al., 2015).

In one controlled study comparing three meals with six meals per day, eating six times per day did not improve fullness and actually resulted in greater hunger and desire to eat (Ohkawara et al., 2013).

More recent controlled research has also found that higher eating frequency does not necessarily reduce appetite. Perrigue and colleagues compared three eating occasions per day with eight and found greater overall appetite during the higher-frequency condition (Perrigue et al., 2016).

So once again, there probably isn’t one universally better approach.

Some people genuinely find that eating more frequently keeps hunger under control. Others find that a series of smaller meals never really satisfies them and they’d rather eat fewer, larger meals.

This is why I wouldn’t prescribe a specific meal frequency just to control hunger.

The better question is:

What meal structure makes it easiest for you to manage your appetite while still hitting your calorie and protein targets?

Fewer Meals vs. More Meals

This is where individuality probably matters more than optimization.

Some people genuinely do better with fewer meals because:

  • larger meals are more filling
  • dieting feels simpler
  • there’s less food focus
  • meal prep is easier

Others prefer more meals because:

  • hunger is easier to manage
  • energy feels more stable
  • smaller meals fit their schedule better
  • spreading protein intake feels easier

Neither approach is automatically superior.

From a coaching perspective, I can honestly say I’ve never looked at a client struggling with fat loss and thought:

“The problem is they’re only eating three meals a day.”

Usually the bigger issues are:

  • calorie intake
  • food quality
  • adherence
  • consistency
  • activity levels
  • unrealistic expectations

Meal frequency tends to sit much lower on the list.

The Bigger Picture

For years, people obsessed over meal frequency while often overlooking the variables that matter far more:

  • total calorie intake
  • protein intake
  • food quality
  • resistance training
  • consistency
  • adherence

That doesn’t mean meal structure is meaningless. It absolutely affects the dieting experience.

Current evidence does not strongly support the idea that simply eating more often produces superior fat loss when calories and protein are matched.

In other words:

  • six meals are not magically superior to three
  • fewer meals are not inherently worse
  • there probably isn’t a universally “perfect” meal frequency

At the end of the day, the best approach is probably the one that:

  • helps you stay consistent
  • allows you to hit your calorie and protein targets
  • fits your lifestyle
  • supports your training
  • is realistic enough to sustain
